What is TDEE?
Total daily energy expenditure, or TDEE, combines the energy used at rest with movement, training, digestion, and daily activity. The calculator first estimates basal metabolic rate and then applies the activity level you select.
TDEE is not a fixed number measured directly by this page. Work schedules, step counts, training volume, and body weight change over time. Treat the estimate as a reasonable first calorie target that real intake and scale trends can refine.
Choose an honest activity level
Activity multipliers describe your whole week, not merely whether you visit a gym. Someone who trains hard but works at a desk and takes few daily steps may need a lower multiplier than an active worker who also trains.
Start conservatively when two descriptions seem plausible. After two to four consistent weeks, compare average morning body weight rather than single weigh-ins. If weight is stable, observed intake is close to actual maintenance under those conditions.

Set a calorie deficit or surplus
A moderate calorie deficit is usually easier to sustain and recover from than an aggressive cut. Faster loss is not automatically better if training performance, hunger, sleep, or lean mass suffer. A smaller person also needs a smaller absolute calorie change than a larger person to create a similar percentage deficit.
For muscle gain, use a modest surplus and monitor the rate of gain. More calories do not force muscle to appear faster once training, protein, and recovery needs are met. Adjust in small steps rather than reacting to a few days of water-weight change.
How the macro targets are set
Protein and fat are assigned first, then carbohydrate fills the calories that remain. The result is one workable distribution, not the only healthy macro split. Preferences, food tolerance, training demands, and medical guidance can justify a different distribution at the same calorie target.

TDEE and macro formulas
The selected BMR equation provides the resting estimate. TDEE equals BMR multiplied by the activity factor. Goal calories equal TDEE plus the selected surplus or minus the selected deficit.
Protein calories equal protein grams x 4, fat calories equal fat grams x 9, and carbohydrate receives the calories that remain at 4 calories per gram. Rounding can make the displayed macro calories differ slightly from the target.
Turn the estimate into observed maintenance
Track intake consistently and weigh under similar conditions. Compare weekly averages because sodium, carbohydrate, digestion, hydration, and menstrual-cycle changes can move scale weight without representing fat gain or loss.
If the average trend is not moving as intended after enough consistent data, adjust calories modestly. Recalculate after meaningful bodyweight or activity changes, but do not treat every daily fluctuation as evidence that the formula failed.
